5K Training Plan (8 Weeks)

An 8-week 5K plan combines 3–4 runs per week: one interval session (VO2 pace), one tempo run, one long easy run of 6–8 miles, and recovery jogs — peaking fitness in week 7 with a taper in week 8.

Who this is for

Runners who can run 20–30 minutes continuously and want to improve 5K time or complete their first race.

8-week progression

WeeksInterval focusWeekly mileage
1–2Short reps (400 m)12–15 mi
3–4800 m–1K reps15–18 mi
5–6Race-pace intervals18–22 mi
7–8Taper + race12–15 mi

Sample interval week

  • Tue: 6 × 800 m @ 5K pace, 90 s jog recovery
  • Thu: 4 mi tempo @ 10K pace
  • Sat: 7 mi easy long run
  • Sun: 3 mi recovery

Common mistakes

  • Running intervals too fast — target consistent 5K pace, not sprint pace.
  • Skipping easy days between hard sessions.
  • No taper — racing fatigued from peak mileage week.

Vo2Max supports 5K through marathon distances — generating interval sessions and easy runs matched to your LTHR and schedule.
