Beginner Cycling Training Plan

A beginner cycling plan builds aerobic fitness with 3–4 rides per week, mostly easy endurance (Zone 2), one optional tempo session, and gradual volume increases of no more than 10% per week.

Who this is for

New cyclists or returning riders preparing for a 40–60 mile event or building a habit of 4–6 hours per week on the bike.

Sample week (week 5)

  • Tuesday: 45 min easy spin (Z1–Z2)
  • Thursday: 3 × 10 min tempo (Z3) with 5 min recovery
  • Saturday: 2 h endurance ride (Z2)
  • Sunday: 45 min easy recovery (Z1)

Common mistakes

  • Riding hard on every session instead of building an aerobic base.
  • Increasing weekly volume by more than 10%.
  • Skipping rest days — adaptation happens during recovery.

Tell Vo2Max your experience level and weekly availability — it generates a progressive cycling plan with appropriate zone targets from day one.

Frequently asked questions

How many days a week should a beginner cyclist train?
3–4 days is ideal. Include at least one rest or cross-training day.
How long should a beginner cycling ride be?
Start with 30–45 minute rides and extend the weekend ride to 90–120 minutes by week 6.
Do beginners need a power meter?
No — heart rate or perceived effort works. A power meter helps as you progress.
When should a beginner do their first century?
After 12–16 weeks of consistent training with a longest ride of 70–80 miles.
