The long ride is your weekly anchor

Nothing replaces the long ride. It drives the aerobic adaptations — capillary density, mitochondrial function, endurance — that everything else sits on. Ride it at Zone 2, conversational pace, and finish feeling like you could do another hour.

Progress the duration by about 10% per week, and make the long ride 40–50% of your weekly volume. Fuel it from the first hour: 40–80 g of carbohydrate per hour is the target range for rides over two and a half hours.

Tempo and hill repeats

A 60–90 minute session with 2–3 × 15–20 min at tempo (Z3) or 5–8 hill repeats of 3–5 minutes raises your sustainable power faster than more easy volume. Put it on Saturday or Sunday when you are freshest, not stacked the day before the long ride.

If your weekend is one day long, fold a tempo block into the middle of the long ride: 30 minutes of Z2, then 2 × 15 min tempo, then easy home.

Group rides: use judiciously

A hard group ride is excellent training you did not have to design — surges, drafting, and adrenaline mimic racing. The problem is dosage: three hammer fests per week wreck a structured plan. Use it as one of your two hard days, and soft-pedal the rest of the time.

If the group ride is your hard day, skip the interval session that week. Two hard efforts plus a long ride is a full weekend.
