How to Structure Your Week for Cycling Training

Separate hard rides by 24-48 hours, put the long ride before a rest day, and keep roughly 80% of riding easy. A five-day week uses two quality blocks; a three-day week packs quality and endurance into Tue-Thu-Sat or Wed-Fri-Sun.

The three rules of weekly structure

  • Hard days separated by 24-48 hours — never stack intervals on consecutive days without easy riding between.
  • Long ride before a rest or easy day so the recovery is built in.
  • About 80% of your time easy (Zone 1-2), 20% hard (Zone 4-5) — tempo and sweet spot live in between.

Where the intensity goes

Cap quality at two sessions per week. One typically targets threshold or sweet spot for sustainable power, the other VO2 max or race-specific work depending on your phase.

Everything else must be genuinely easy. The most common structure error is riding every day moderately — too hard to recover, too easy to adapt, tired all the time.

Adapt the template to your work week

Shift the whole pattern to fit life rather than deleting sessions. If Wednesday is always impossible, move the easy spin to Monday — keep the 48-hour gap after Tuesday's quality intact.

Group rides count: slot the fast Saturday shop ride where the plan needs intensity, then ride it disciplined instead of adding a second hard day.

Let the calendar do the bookkeeping

A repeating weekly pattern removes daily decision-making. Fix the pattern, then let recovery weeks and progression adjust the contents.

Vo2Max sets your weekly pattern automatically — mark the days you can ride and the calendar slots quality, endurance, and rest in the right order.

Frequently asked questions

How many days a week should I cycle?
3-5 days suits most riders. Three focused days can build fitness; five allows more volume if most of it stays easy.
Should I ride before or after a rest day?
Put the longest or hardest ride immediately before a rest or easy day so recovery follows the biggest stress.
What is the 80/20 rule in cycling?
Roughly 80% of weekly time at low intensity (Zone 1-2) and 20% at high intensity (Zone 4-5). It maximizes aerobic development while managing fatigue.
Can I do two hard rides back to back?
Avoid it in a general plan. If a weekend forces it, make one a sweet spot ride and the next day's effort shorter, then follow with two easy days.
