Prepare everything the night before, shift bedtime earlier by 15-minute increments, and start with 45-60 minute easy or tempo sessions — the morning ride is the classic example. Most athletes lock the habit within 2-3 weeks of training the same mornings consistently.
Why mornings are the most reliable hours you own
Morning sessions have no competition: no meetings, no traffic chaos, no end-of-day fatigue. The session happens before anyone can take the slot from you.
The catch is the first 10 minutes — leaving bed is the whole battle. Everything below is designed to make those 10 minutes automatic.
Set up the night before
- Lay out kit, shoes, and helmet where you will see them.
- Fill bottles and set out pre-ride food or mix.
- If riding indoors, put the trainer ready and load the workout.
- Decide tomorrow's session in writing — no decisions at 5:45 am.
- Charge lights and devices; check tyre pressure the evening.
- Put your alarm across the room and the phone outside the bedroom.
Fix your sleep timing first
You cannot borrow wake time without repaying it at bedtime. Move bedtime 15 minutes earlier every few nights until you still get 7+ hours.
Protect the hour before bed: dim lights, no intense screens, and no late caffeine after roughly midday. Sleep debt accumulates fast when mornings start an hour earlier and bedtime does not move.
Start with 45-60 minute sessions
Begin with easy endurance or tempo work, not intervals. Zone 2 work needs no long warm-up and pairs perfectly with a body that is 30 minutes out of bed. The same structure works for runners — swap the ride for an easy run; everything else is identical.
After 2-3 weeks of consistency, add one harder morning session if you want it — threshold repeats work well once you wake reliably. Keep a second alarm-free easy morning for recovery.
Make the first 10 minutes automatic
- Kit on before coffee — coffee comes after the decision is made.
- Out the door or on the trainer by minute 10, no phone checks.
- Use the same fixed route or the same trainer workout every session for the first fortnight.
- Track the streak — a visible chain of completed mornings is its own motivation.
Light, caffeine, and the first week
Bright light accelerates waking: turn on room lights immediately or ride toward sunrise outdoors. Outdoor light exposure early also helps your body clock accept the new schedule.
Expect the first week to feel rough — that is the clock shifting, not lost fitness. By week two the wake-up gets dramatically easier if bedtime moved with it.
